There is no universal number
Calculators can provide a starting estimate, but they do not measure your real expenditure. Two people at the same body weight may respond differently because of daily activity, history, training and food-logging error. Research on energy surplus for resistance-training hypertrophy still does not validate one optimal magnitude.
Eating much more does not force the entire difference into muscle. In one athlete trial, the group receiving the larger nutrition intervention gained more body weight and fat without a clear lean-mass advantage. A small recent trial also underlines that targeted intake, actual intake and body response are different things.
Estimate observed maintenance
- Build a baseline
For 10–14 days, record a reasonably stable intake and weigh under similar conditions. Do not compensate for every daily fluctuation.
- Use averages
Compare one weekly body-weight average with the next. If it stays roughly stable, average intake is a useful approximation of current maintenance.
- Open a small test
As an editorial framework, add 150–300 kcal per day instead of jumping straight to a large surplus.
- Freeze the context
Keep routine, volume, steps or activity and protein target comparable while observing the test.
Starting-point example
A person maintains an average near 72.0 kg while logging about 2,500 kcal. They test 2,700 kcal for two weeks without changing the program. Those 200 kcal are not a scientific dose; they are an editorial increase small enough to correct.
Use a 2–3 week feedback loop

Average body weight adds context; it does not prove hypertrophy. Combine it with one standardized outcome measure and comparable training exposures. A strength increase, photo or circumference cannot quantify muscle gain on its own.
Keep training and protein stable
- Keep exercise selection and setup stable during the test when practical.
- Log load, repetitions and RIR so progress is not confused with a change in effort.
- Compare completed sets with planned volume.
- Set a practical protein target before attributing everything to calories.
- Record meaningful changes in steps, sport or physical work.

When to leave self-adjustment
Professional guidance also matters for minors, pregnancy, kidney disease, diabetes, relevant medication or an eating-disorder history. Muscle gain does not require chasing the fastest possible rate.
