A recent review found a small hypertrophy advantage with rests longer than 60 seconds, possibly because they allow more volume, but it did not establish that continually longer rests produce more growth. Evidence differs in population, exercises and design; use the next set's performance as the practical check.
Timer plus readiness protocol
- Start the clock immediately
Log the set and start the timer in the first seconds rather than estimating rest from memory.
- Use a planned minimum
Choose a starting point from the exercise, effort and your prior experience.
- Check when it rings
Ask whether breathing, stability and attention allow you to repeat the technical standard and target RIR.
- Extend 30–60 seconds when needed
This is a practical editorial range. Check again and note the exception if it repeats.
- Update the next reference
If the same exercise always needs more time, raise its starting rest rather than improvising every set.
Two exercises, two decisions
After a squat set at 2 RIR, 2:30 rings but breathing still limits stability, so you add 45 seconds. After a lateral raise, 75 seconds rings and you can repeat range and effort, so you start. The clock preserves flow; readiness decides.

Individual trials have found that longer rests can preserve performance or support particular adaptations, but they do not make three minutes a universal optimum. A heavy multi-joint lift, a set near failure and a lateral raise do not impose the same recovery demand.
Make rest support the workout
- Prepare the next load before rest starts when it is safe to do so.
- Log the set near the beginning, not as the timer is about to end.
- Avoid opening tasks that make you miss the cue.
- If you share equipment, note the alternation because it changes the reference.
- In supersets, distinguish local muscle rest from general recovery.
