The direct answer: change one comparable variable

Progressive overload does not mean adding a plate every week. It means gradually increasing a demand you can compare: more repetitions with the same load, or more load after consolidating the planned repetitions. Range of motion, variation, rest and technique need to remain stable enough for the change to mean something. Different execution may reflect skill practice, but it does not make two unlike sets a comparable progression by itself.

An eight-week trial of 43 resistance-trained participants compared progressing load with progressing repetitions across four lower-body exercises performed twice weekly. Both strategies were viable, and overall between-group differences were small or of questionable practical significance within that design. This supports having more than one route; it does not establish a universal rule for every exercise, population or time frame.

Use double progression without adding weight blindly

With double progression, choose a rep range and effort reference that already belong to your program. First, accumulate repetitions at the same load. When the sets you intend to compare reach the top with similar execution and RIR, try a small increase and return toward the lower end. The table does not prescribe a particular range; it shows how to read the range you already have.

RIR adds context rather than perfect precision. In an eight-week study of 18 resistance-trained participants using leg press and leg extension, stopping at 1–2 RIR produced quadriceps-thickness gains similar to failure, while failure caused greater acute losses in repetitions and velocity. The result does not make 1–2 RIR mandatory for everything, but it challenges the idea that every set must reach failure before it can provide a useful progress signal.

Worked example: four exposures to the same press

Imagine three working sets on a machine press, with an 8–12 rep range and about 2 RIR defined by the program. The starting load is 70 kg. These numbers are illustrative, not an individual recommendation. The point is to show how small improvements create a decision without demanding a personal record every day.

  1. Exposure 1 — create the reference

    70 kg: 10, 9 and 8 repetitions. Technique and effort fit the target. Save load, reps, RIR and any context that changes comparison.

  2. Exposure 2 — add without changing everything else

    70 kg: 11, 10 and 9. Each set gains a repetition under similar conditions. Hold the load; there is still room inside the range.

  3. Exposure 3 — do not rush the jump

    70 kg: 12, 11 and 10. The first set has reached the top, but the others have not. Consolidate instead of treating one set as automatic permission to add weight.

  4. Exposure 4 — complete the path

    70 kg: 12, 12 and 12 with comparable execution and RIR. At the next exposure, you can consider the smallest increase allowed by your equipment and program.

What happens after the increase

If the smallest available jump takes the example to 72.5 kg and you complete 9, 8 and 8 repetitions at the planned effort, you have returned to the lower end without losing prior progress. If only six repetitions are possible or technique clearly changes, the jump does not fit the range: review the increment or stay at 70 kg longer instead of chasing 72.5 at any cost.

Separate one poor workout from a repeated decline

A worse result does not identify its cause on its own. It may coincide with less sleep, a different exercise order, shorter rest, another machine, stress, heat, illness or ordinary variation. Keep the data without disguising it and compare the next exposure. The response does not have to be more volume, more sets to failure or a complete rewrite of the routine.

Avoid mistakes that turn progression into noise

Progressive overload loses usefulness when every workout changes so much that you no longer know what to compare. Training history needs a small number of well-defined variables. One valid repetition inside the range provides more information than a record achieved with shorter range of motion, much longer rest or an unlogged change of variation.

  • Increasing load, reps and sets together, then attributing the outcome to one cause.
  • Counting shorter rest, bouncing or a different range of motion as equivalent progress.
  • Training to failure by default to prove that a load has been mastered.
  • Comparing different machines, variations or units as if they were the same exposure.
  • Calling one flat workout a plateau or reacting to one isolated record.
  • Automatically adding volume when performance drops without first reviewing recovery and context.

Before changing anything, write the hypothesis in one sentence: “I am holding 70 kg to consolidate all three sets” or “I am reducing the jump because it takes me below the range.” Define what you will observe and hold everything else steady. If you work with a coach, keep the change visible so both of you evaluate the same exposure rather than two versions of the plan.

Review the trend and decide the next exposure

A useful review ends in a concrete action, not another graph. Bring together four comparable exposures and ask whether repetitions are rising at a similar effort, merely holding or repeatedly declining. Then choose to hold, add repetitions, try a small increase or investigate the context. Do not change several variables just to feel that you did more.

  1. Align

    Compare the same exercise or variation, set type, range, unit and reasonably similar conditions.

  2. Read

    Look at load, repetitions and RIR together; separate consolidated improvement from an isolated result.

  3. Decide

    Choose one action for the next exposure: hold, add reps, adjust load or investigate a decline.

  4. Document

    Save the reason and minimum context so the next comparison does not depend on memory.

ACSM's official 2026 update emphasizes consistency and individualization rather than one rigid template for everyone. This guide translates that criterion and the two cited studies into an editorial decision framework; the table and four-exposure window are not a clinical protocol or a scientific prescription validated on their own.
