What double progression is—and what it does not prove

Double progression works with two variables in sequence. First, keep load stable and add repetitions inside a defined range. After meeting the upper rule, increase load and accept that repetitions will return toward the lower end. It does not mean beating your best result every day or adding weight while technique, range of motion or effort changes.

Define the contract before the first set

  1. Choose a stable exercise

    Keep the same variation and machine or implement through the cycle. Changing it starts a new comparison.

  2. Set the work sets

    Decide which sets count for progression. Do not mix warm-up work into the main result.

  3. Write the repetition range

    An example might be 3 × 8–12. The range is a programming choice, not a universal number prescribed by this article.

  4. Add an effort target

    Use 2 RIR, for example, to distinguish twelve controlled reps from twelve performed much closer to failure.

  5. Keep the standard

    Range of motion, technique standard and rest need to remain comparable enough for the data to mean something.

  6. Know the next increment

    Record the real jump available before reaching the limit: adding one kilogram is not the same as moving from a 20 kg to a 22.5 kg dumbbell.

RIR is a control condition here, not the main topic. One study found high reliability when selecting a 1-RIR load for the bench press and deadlift, but only tested 15 young novice-trained males in a specific protocol (PubMed 36135029). How to apply double progression in five steps

  1. Start inside the range

    Choose a load that lets you complete the lower end without exceeding planned effort. You do not need a perfect first guess.

  2. Repeat the conditions

    Keep exercise, sets, rest and technique standard. Log load, repetitions and RIR when the set ends.

  3. Add repetitions without forcing them

    One more rep may appear in one or several sets. It only counts when it remains inside the agreed standard.

  4. Confirm the upper rule

    Use the criterion chosen before training: every set at the top or an independent set-by-set variation.

  5. Add the minimum load and restart

    Use the smallest load available. A repetition drop is normal; the new cycle begins near the lower end.

Worked example: six workouts with 3 × 8–12

Imagine an exercise programmed for three sets of 8–12 repetitions at 2 RIR, two minutes of rest and 50 kilograms. The selected rule requires twelve reps in all three sets with the planned effort and technique. These numbers illustrate a decision; they do not promise weekly progress.

Fewer reps are not regression

Workout 6 has fewer reps because load changed. The cycle remains coherent: performance stays inside the range at planned effort. Compare each exposure with the new target rather than only with the previous repetition total.

Do all sets need to reach the top?

Two common rules can trigger the jump. Standard double progression changes load when every set reaches the top. A dynamic variation lets each set progress independently or accepts a defined distribution. None of the cited trials directly compares these two versions; the choice is operational.

What to do when the weight jump is too large

The percentage increase depends on the exercise and equipment. A historical “two extra reps in two workouts” rule appears in an American Heart Association scientific statement alongside approximate 2–10% increases (PubMed 38059362), but that range is not a universal command. A small machine jump can be enormous for a lateral raise.

  1. Look for microloads

    Fractional plates, compatible magnetic weights or smaller increments may keep the new cycle inside the range.

  2. Widen the range carefully

    When the exercise allows it, a slightly wider range creates room to progress repetitions before the jump. Do not change it every week.

  3. Hold load a little longer

    Confirming the upper end for another exposure is better than forcing a weight that moves every set below the range.

  4. Review the implement

    A cable or machine with smaller increments may fit better, but changing the exercise begins a new reference line.

One poor workout is not a plateau

Performance varies. When one workout falls but exercise, rest and effort remain reasonably comparable, keep the load and observe again. Log any meaningful change.   • Did the variation, machine, range of motion or grip change?
  • Was rest between sets similar?
  • Did planned RIR become failure to complete the number?
  • Did the first set fall, or only the later sets?
  • Is this a multi-workout pattern or one data point?

Chasing the top of the range does not require failure. In an acute bench-press study of 14 trained men, leaving about 3 repetitions in reserve for the first four sets and taking only the fifth to failure maintained repetitions, work and velocity better than taking all five sets to failure, with lower perceived effort (PubMed 34941608). It is one specific context, but reinforces that a rep only counts when it meets your contract.

What the evidence says—and where it stops

Across 43 trained participants and eight weeks, load and repetition progression produced generally similar adaptations, with small differences of uncertain practical meaning (PubMed 36199287). Across 39 untrained young adults and ten weeks, both strategies improved strength and leg-extension muscle area without a difference between protocols (PubMed 38286426). They support the method's two parts, not the sequential cycle itself.

The 2026 ACSM position stand synthesized 137 reviews and more than 30,000 participants. It recommends progressive resistance training while showing that many prescription variables produce similar outcomes and complexity is not a general requirement (PubMed 41843416). A meta-analysis of autoregulation reported strength improvements similar to standardized prescriptions (PubMed 35038063).
