The direct answer: turn six decisions into a plan you can review
A progressable routine does not start by filling a week with exercises. Start by writing what you want to prioritize, how many days you can keep and which signals will make you hold or change a decision. Then organize coverage, anchors, volume, ranges and RIR. Your next exposure can now be compared with a reference instead of a vague memory.

Define one primary priority, one secondary priority and the number of days you can repeat in a normal week, not your best week.

1. Start with the goal, priorities and days that really exist
Write the goal in terms that change selection: general hypertrophy, emphasis on one or two muscle groups, or maintenance of one area while another takes priority. Then separate primary priority, secondary priority and maintenance. “Build muscle” without a hierarchy does not tell you where to keep work when time or recovery becomes limited.

Training days constrain the design, but they do not choose the split by themselves. The split-versus-full-body review reported similar outcomes when volume was equated in its included studies. That leaves room to organize around adherence, preferences and logistics without proving every schedule equivalent for every person. This guide keeps that choice out of scope so it can focus on the programming method.
2. Use coverage as an inventory, not a mandate
Coverage stops a visible priority from making the rest of the plan disappear. You can audit muscle groups and movement labels to spot gaps, but those labels are an editorial tool: ACSM does not mandate this table or require one exercise per pattern. One exercise can contribute to several areas, and there is no universal fixed coefficient that turns every indirect set into a fraction of a direct set.

3. Choose anchors for availability, tolerance and repeatability
An anchor exercise is one you can access, perform without a worrying signal and repeat with enough stability to compare load, reps and RIR. It does not need to be the most popular movement. A machine that is consistently available may create a more useful reference than a theoretically attractive variation whose equipment, range or technique changes every visit.
- Availability: the equipment and space regularly exist at your actual training time.
- Tolerance: the variation does not cause pain or worrying symptoms during or after the movement.
- Repeatability: you can recognize the same range, setup and set type at the next exposure.
- Progressability: load or reps allow small changes you can log.
- Fallback: there is a predefined substitute, logged as its own reference rather than the same exercise.
Exercise-variation evidence remains narrow: the available review included eight studies and 241 young men. It suggests systematic variation may influence regional adaptations, while excessive random rotation may impair the ability to build them. It does not validate a universal change schedule. Keep anchors through the block and replace a variation for a stated reason: availability, tolerance, a contextualized plateau or a new goal.
4. Treat starting volume as a reviewable hypothesis
Assign working sets to each anchor after priorities and coverage are clear. Without comparable history, lean toward a conservative amount you can complete with stable execution and recover from before the next exposure. More work may be associated with more hypertrophy, but the relationship shows diminishing returns and does not deliver one exact individual dose.

5. Write a rep range and RIR for every exercise
The set contract turns a routine cell into a comparable instruction: exercise, set type, rep range, intended RIR and valid-rep criterion. The range can vary with the exercise, equipment and your experience. The network meta-analysis found hypertrophy across multiple load, set and frequency combinations; it does not identify one magic band everyone must use.

RIR is a useful estimate, not a perfect measurement or universal optimum. Proximity-to-failure meta-regressions were exploratory and estimated RIR from the studies, so the exact relationship remains unclear. A later review of 20 studies also did not find failure necessary for most assessed adaptations. Choose an effort reference consistent with your plan and experience without turning it into a law.
6. Add one progression rule, a fallback and a review
That sentence is enough here: the progressive-overload guide explains how to apply it. Add a performance fallback so a worse day does not force an improvised rewrite, and an exercise fallback for unavailable equipment. Neither should erase the actual result or combine references from different variations.

Schedule the review before starting: name a block date and the minimum comparable exposures you want to read. This guide does not claim four, six or any other number of weeks is optimal. Review once you have enough references for the exercise, and earlier when safety or a clear execution problem demands it.

Complete one row per exercise and preserve the starting version. During the block, log what happened without rewriting the intention afterward. The review should answer three questions: what was the useful reference, what actually happened and which single decision changes the next exposure.
Partial example: chest logic only
This fictitious example shows only one chest priority; it does not complete back, legs, shoulders, arms or the calendar. The athlete has two exposures already set by their routine. They want a stable reference and begin with five direct weekly sets because that is a conservative hypothesis in this fictional context, not because five is a recommended dose.

Compare each anchor only with its equivalent exposures. If the press progresses while the fly never creates a clean reference, keep the press and review one fly variable: selection, order, volume or execution. Do not add sets automatically or extrapolate this fragment to the rest of the body.
